The Glycemic Index of an Indian Pantry — What Is Lowest, What Is Not, and Why

Somewhere between the diet apps and the family WhatsApp group, the glycemic index has become the most quoted and least understood number in Indian food. A packet claims "low GI" in a corner flash. An uncle insists jaggery is safe because it is natural. A nutritionist's chart circulates with no source and no date. Meanwhile the person actually managing a blood sugar reading is left guessing which dal to cook tonight.
We mill and pack most of the categories on that chart, so we have a commercial interest in the answer — which is exactly why this guide sticks to published figures, gives ranges instead of false precision, and says plainly where our own products do not come out well. There is one entry below where the honest answer costs us a sale.
What the glycemic index actually measures
Glycemic index (GI) ranks a carbohydrate food by how quickly and how far it raises blood glucose, compared against pure glucose scored at 100. The test is standardised: volunteers eat a portion containing a fixed 50 g of available carbohydrate, and their blood glucose response is tracked over two hours against their response to the reference.
The conventional bands are simple: 55 or below is low, 56–69 is medium, 70 and above is high. What the bands hide is that the same food can land in two different bands depending on variety, ripeness, milling, cooking time and even whether it was cooled before eating.
Glycemic index is a property of a tested sample, not a permanent property of an ingredient. Two bags of the same grain, milled differently, are two different foods to your bloodstream.
The number that usually matters more
Glycemic load (GL) multiplies GI by the carbohydrate actually in your serving, divided by 100. It answers the question people are really asking. Watermelon has a famously high GI and a trivial glycemic load, because a slice is mostly water. A low-GI food eaten by the bowlful can still deliver a large load. GI tells you the speed; GL tells you the size of what is arriving.
Two practical consequences follow. First, portion control does more work than ingredient-swapping. Second, a food with almost no carbohydrate cannot have a meaningful load whatever its label says — which brings us to the first group.
Group one: the staples with no measurable GI ★
These are the lowest entries in any Indian pantry, and they are lowest for a reason that gets misreported constantly. They are not "GI zero" foods that have been tested and scored nothing. They contain too little available carbohydrate to be GI-tested at all — a food needs enough carbohydrate to deliver the standard 50 g test dose in a realistic portion, and these do not come close.

The more useful finding about this group is what they do to other foods. Nuts eaten alongside a carbohydrate-rich meal slow digestion through their fat and fibre, producing a slower and smaller overall glucose rise across the whole meal. A handful of almonds with a roti is not a neutral addition — it changes the shape of the curve. Spices do the same job for flavour: they let you build satisfying food without leaning on sugar or refined starch to make it taste of something.
Group two: pulses and lentils — the low-GI backbone ★
Pulses are the strongest low-GI category in Indian cooking, and the evidence base for them is unusually solid. Their starch is packaged inside intact cell walls with substantial fibre and protein, all of which slow the rate at which glucose reaches the bloodstream.

Note the rajma row carefully, because it is the clearest illustration of why single numbers mislead. The same bean spans 28 to 51 depending on how it was cooked and how soft it was taken. Canned pulses test higher than dried pulses you boil yourself. Nothing about the bean changed — only what was done to it.
Group three: millets and grains
Millets are the reason the Indian government has spent three years promoting Shree Anna, and the glycemic evidence broadly supports the enthusiasm without quite justifying the more excitable marketing.

The honest summary: swapping wheat or rice products for millet products has been shown to cut glycemic index by roughly 8–28 percent. That is a real, worthwhile improvement. It is not the transformation implied by packaging that treats millets as a treatment rather than a grain. A ragi roti at GI 57 is better than a maida paratha; it is not medicine.
Group four: flours and atta

Besan is the standout, and it is under-used for this purpose. A besan or besan-blended roti drops the flatbread portion of a meal from the high-fifties to the high-twenties, and it does so with more protein than wheat. Blending — two parts atta to one part besan — is the version most families will actually keep doing.
Group five: rice
Rice defies a single number more than any other category here. Basmati is the reason.

Basmati's long-grain, high-amylose starch resists rapid breakdown in a way most short-grain and parmal-type rices do not. If rice is staying on the plate, the variety is the single biggest lever available — bigger than portion adjustments people usually try first. The idli and dosa figures are worth sitting with too: two foods with an unshakeable reputation as light and healthy test in the high band, because grinding and fermenting rice makes its starch more accessible, not less.
Group six: snacking
Makhana deserves an honest note rather than the number that circulates. Fox nut is widely described as low-GI, and its nutritional profile is genuinely unusual — high fibre, near-zero fat, moderate protein. But we could not find a peer-reviewed GI value measured to the standard protocol, and several sources that quote a figure do not cite a study behind it. We are not going to publish a number we cannot source, including on our own product.
What can be said with confidence: a 25–30 g serving of plain roasted makhana carries a small absolute carbohydrate load, which means a small glycemic load whatever the index turns out to be. Where it stops being a low-load snack is in the flavoured versions — sugar-coated, caramelised or sweet-masala makhana is a different food, and the coating is the part that matters.
Group seven: the sweetener section, honestly
This is the entry that costs us. We sell jaggery. We source it from the Kolhapur belt, we refuse the sulphur bleaching that most of the market uses, and we are proud of it. And it is not a diabetic-safe sweetener.

Published work puts jaggery's GI at around 84 against roughly 65 for white sugar, and concludes that the belief that jaggery is safe for diabetics is scientifically unfounded — that it cannot serve as a sugar substitute for people with diabetes, impaired glucose tolerance or metabolic syndrome. The mineral content is real: per 100 g, jaggery carries roughly 1,056 mg potassium, 10–13 mg iron, 70–90 mg magnesium and 40–100 mg calcium, none of which survive in refined sugar. But minerals do not cancel a glucose spike. They travel with it.
The correct way to read that
Jaggery is a better sweetener than refined sugar for someone who is not managing blood glucose — more trace nutrition, less processing, genuinely more flavour. For someone who is managing blood glucose, it is sugar, and the honest advice is to treat it exactly as strictly as sugar, or more so.
Group eight: the high-GI staples worth portioning carefully
Not everything in an Indian pantry is a low-GI story, and pretending otherwise would make the rest of this guide worthless. Sabudana (tapioca pearl) is close to pure starch and behaves accordingly — it is one of the highest-GI things in a typical Indian kitchen, which is an awkward fact given how often it is eaten during fasts by people who then feel unaccountably drained. Murmura (puffed rice) is puffed precisely to make its starch fast-accessible. Poha sits in a genuinely uncertain place: there is no dependable universal GI figure for flattened rice, and thickness, variety and how heavily it is cooked all move it.
None of these need to leave a kitchen. They need to be recognised for what they are — fast carbohydrate — and paired accordingly: sabudana khichdi with a generous quantity of peanuts, poha with more vegetables and a handful of roasted chana than the recipe suggests.
What processing does to the number
Four mechanisms explain most of the variation in the tables above, and all four are decisions someone makes at a mill or a stove.
Particle size. Finer grinding means faster digestion. This is why a stone-ground chakki atta with visible bran behaves differently from a fine roller flour of the same wheat, and why idli batter tests higher than the rice it was made from.
Intact structure. Whole pulses with the husk on digest more slowly than split, dehusked ones. Sabut masoor and dhuli masoor are the same lentil with different glycemic behaviour.
Cooking time and water. The rajma range of 28 to 51 is largely a cooking-softness story. Rice cooked to a soft, sticky finish releases glucose faster than the same rice cooked al dente.
Cooling. Cooked starch that is cooled forms resistant starch, which behaves partly like fibre. Rice or potato eaten after cooling — leftover rice, cold poha — typically produces a lower glucose response than the same food eaten hot.
Polishing sits at the intersection of the first two. Removing the outer layer of a pulse takes away fibre, and fibre is one of the levers that slows glucose release, so leaving it on should help. We have not seen a study testing an identical lot before and after polishing, so we will not quote a number for it — but it is one more reason we leave our pulses unpolished, alongside the nutritional and flavour arguments we set out in our guide to unpolished pulses.
Building a lower-GI Indian plate
Five changes cover most of the available improvement, in rough order of impact per unit of effort.
Change the flatbread ratio, not the flatbread. Blending one part besan into two parts atta moves the highest-volume carbohydrate in most Indian meals meaningfully downward without asking anyone to eat something unfamiliar.
Put a pulse on every plate. Dal is not a side dish, glycemically speaking — it is the thing dragging the average down.
Choose basmati over parmal when rice is non-negotiable. Variety outperforms willpower.
Add fat and protein to fast carbohydrate. Peanuts in the sabudana, curd with the rice, nuts with the tea instead of a biscuit. This is the mechanism the nut research describes: the meal's curve flattens even though nothing was removed from it.
Treat jaggery as sugar. Not as a health food that happens to be sweet.

Which dal has the lowest glycemic index?
Chickpea-family pulses test lowest and most consistently — chana is commonly referenced around GI 28, and lentils across studies fall in roughly the 13–30 band. Besan roti has been measured around GI 28, far below a wheat chapati. Actual values shift with variety, cooking time and how far the dal is broken down.
Does unpolished dal have a lower glycemic index than polished dal?
The fibre that polishing removes sits in the outer layer of the pulse, and fibre is one of the factors that slows glucose release, so keeping it should help rather than hurt. What is well established is that whole pulses with the husk intact digest more slowly than split, dehusked, finely broken ones. There is no published GI test comparing an identical lot before and after polishing, so we do not claim a specific number.
Is a low-GI food automatically good for blood sugar?
Not on its own. Glycemic index describes how fast a fixed amount of carbohydrate raises blood glucose; glycemic load accounts for how much carbohydrate you actually eat. A moderate-GI food in a small portion can affect blood glucose less than a low-GI food eaten in a large one. Portion, fibre, fat, protein and the rest of the plate all matter.
